Future self visualization: meet the woman you're becoming

Future self visualization is a guided exercise where you picture yourself a year or more ahead, living an ordinary day of the life you want, and let her show you what she does differently. To do it: choose a horizon, settle for two minutes, walk through one scene with all five senses, ask her one question, then name one thing to do today.

What future self visualization is

It is a form of guided imagery: you close your eyes and imagine meeting the version of you who already lives the life you want. You see where she lives, how she moves through a morning, what she says, and you ask her something. Then you come back and do one small thing she would recognize.

It is different from daydreaming in one way that matters. Daydreams drift toward the highlight reel. A good future self visualization stays on an ordinary day and includes what it took to get there.

What the research says

No study shows that visualizing your future makes it happen. Several show that how you imagine the future changes what you do. Stated plainly:

  • Feeling connected to your future self matters. Hal Hershfield's research on future self-continuity links a stronger sense that your future self is "still me" with more patient choices. In one set of studies, people who saw realistic aged images of themselves set aside more money for later (Hershfield et al., 2011; Hershfield, 2011).
  • Imagining the steps helps more than imagining the prize. Students who pictured how they would study did better on exams than students who pictured only their grade (Pham & Taylor, 1999).
  • Only-positive fantasies can lower your energy. Imagining an idealized future left people less energized than imagining a realistic one (Kappes & Oettingen, 2011).
  • A specific plan helps you follow through. "When X happens, I will do Y" plans, called implementation intentions, had a medium-to-large effect on reaching goals across 94 tests (Gollwitzer & Sheeran, 2006).

That is why the script below includes a hard moment and ends with one concrete action.

How to visualize your future self in 5 steps

  1. Choose a horizon and a Desire. "It's a year from now, and I have work I'm proud of." One Desire per session.
  2. Settle. Sit or lie down. Two minutes of slow breathing, longer out-breath than in-breath.
  3. Walk into one ordinary scene. A morning, not a ceremony. Notice what you see, hear, smell, touch and taste.
  4. Meet her and ask one question. How does she carry herself? Ask what it took, or what she wants you to know.
  5. Come back with one action. Make it an if-then plan: "When I sit down at 9, I'll send the email first."

A 10-minute future self visualization script

Read it slowly, or record yourself reading it and play it back. Pause wherever you see a line break. Timings are a guide.

0:00 to 1:30: Arrive

Find a position where your body is supported. Let your eyes close, or rest them on one spot. Breathe in through your nose for four. Out for six. Again. Notice the weight of your hands. You don't have to be in a particular mood for this. You only have to be here.

1:30 to 3:00: The doorway

Imagine a door in front of you. On the other side is a morning one year from today, in the life you want. Notice the handle. Notice your hand on it. When you're ready, open it and step through.

3:00 to 5:30: Her morning

You are standing in her home. Look around. What do you see first? Notice the light, where it falls, what color the walls are. Listen. Is it quiet, or is there music, traffic, birds, someone in another room? Breathe in. What does it smell like? Coffee, rain, clean sheets?

Somewhere here is a sign of the Desire you brought with you. Work spread across a table. A calendar with your name on the project. A pair of running shoes by the door. Walk over to it. Pick it up if you can. Notice the weight of it in your hands.

5:30 to 7:30: Meet her

Now she walks in. It's you, a year further on. Notice how she moves. Her shoulders. Her pace. Her face when she sees you. She isn't surprised you're here.

She sits down across from you. Notice what she's wearing. Notice how she breathes. Ask her: what did it take? Let her answer in her own words. Maybe she tells you about a morning she didn't want to start and started anyway. Maybe she tells you what she stopped saying yes to. Listen. You don't have to agree yet.

7:30 to 9:00: The question

Ask her one more thing: what do you want me to do this week? Let the answer be small and specific. A message. A booking. Ten minutes on the thing you keep putting off. When you have it, thank her. Notice what she does when you thank her.

9:00 to 10:00: Return

She stands, and you walk back to the door together. You step through on your own. Feel the surface beneath you again. Wiggle your fingers. Take one deep breath in, and a long breath out.

Before you open your eyes, say her answer to yourself as a plan: when this happens, I will do that. Then open your eyes. She is waiting where you left her, and you know where the door is.

Listen instead of reading

A script works better heard than read, because your eyes can stay closed. Two ways to do it:

Make it a practice: 21 days

One session gives you a glimpse. Three weeks makes her familiar. A simple plan:

  • Days 1 to 7: build the scene. Same Desire, same doorway, every day. Add one new detail each session.
  • Days 8 to 14: ask harder questions. What almost stopped her? What did she give up? Write one line after each session.
  • Days 15 to 21: act. Each session ends with an if-then plan you carry out that day.

Future self meditation vs. scripting vs. affirmations

  • Visualization or meditation is the scene felt with your eyes closed. Best for making her real in your body. See also manifestation meditation.

Questions, answered

How do I visualize my future self?

Choose a date and one Desire, settle with a few slow breaths, imagine an ordinary scene in her life with all five senses, ask her one question, and come back with one specific action for today.

How long should a future self visualization take?

Five to fifteen minutes. Ten is a good default: long enough to settle and build the scene, short enough to do daily.

What if I can't see images when I visualize?

Many people don't experience vivid mental pictures. Focus on what you would hear, feel or know instead, or write the scene down. The questions and the action at the end still work.

Does future self visualization work?

It won't make events happen on its own. Research does link feeling connected to your future self with more future-friendly choices, and imagining the steps toward a goal with better follow-through. It works best paired with a concrete plan.

How often should I do a future self meditation?

Daily for 21 days is a good start. After that, three or four times a week keeps her familiar. Change the Desire when your life changes.
